For years I treated lifting as the thing I did when I wasn't running. A few half-hearted sets after an easy day, high reps, light dumbbells, mostly so my knees wouldn't fall apart by October. It worked well enough that I never questioned it. What I didn't expect was that doing it properly, heavy and on purpose, would make the running itself faster.
That took me an embarrassingly long time to believe, partly because the usual worry runs the other way: lift heavy and you'll get bulky and slow. So here's what actually changed, and why.
What lifting actually does for your running
The benefit isn't a bigger engine. Heavy strength work barely moves your VO2 max and it won't make your heart pump more blood. What it improves is running economy: how much oxygen you burn to hold a given pace. Stiffer tendons store and return more energy on each footstrike, and a better-trained nervous system recruits muscle faster, so every stride costs a little less.
In the research the effect tends to land somewhere around 2 to 8 percent better economy, which sounds small until you remember it compounds over every stride of a long race. The place I notice it most isn't the first mile. It's the durability to hold pace at mile 22, when the runners who only ran are coming apart.
Heavy, not high-rep
This is the part I had backwards for the longest. The economy gains come from heavy loads and low reps, roughly 3 to 6 reps at a weight you couldn't do ten of, with long rests between sets. Not the light-weight, high-rep circuits I used to do. Those build a little muscular endurance, but they don't drive the stiffness and recruitment changes that make you faster.
And the bulk fear is mostly unfounded if you're genuinely running. Real hypertrophy needs both high training volume and a calorie surplus, and a runner logging 30-plus miles a week on a runner's appetite usually has neither. You get stronger without getting much bigger. That was the whole sticking point for me, and it took a season of evidence to actually trust it.
The tradeoff is real, though: heavy lifting taxes you in a different way than running, and it asks for genuine recovery. You can't bolt it onto a maxed-out running week and expect both to go well.
The interference is real, so schedule around it
Which brings up the thing nobody mentions when they tell you to start lifting: the two can fight each other. Sports scientists call it the interference effect. A heavy squat session and a hard interval workout draw on the same recovery, and stacked too close together each one blunts the other. The classic mistake is heavy legs the day before a long run, then wondering why the run felt flat.
The fix is mostly scheduling. Put your heaviest lower-body work on the same day as a hard run, or leave a full easy day between them, so the quality sessions land on fresh legs. Where to start
If you're new to it, you need less than you think. Two sessions a week, two or three compound lifts each, something like a squat, a hinge or deadlift, and a press. Start lighter than your ego wants, add a little weight when the last rep still feels solid, and keep the reps low. Skip the burnout finishers; they're not what's helping your running.
Give it a few weeks before you judge it. The strength shows up first and the running economy a bit later, and none of it announces itself the way an interval breakthrough does. It's quiet, which is probably why it's so easy to skip.
It's the least exciting change I've made to my training, and probably the one with the best return per hour. If you've been piling on running volume and watching the gains flatten out, the missing piece might not be more miles. It might be a barbell.
